Why too much Zone 3 training may be hurting your results.
One of the most common training mistakes I see in athletes who come through Revo, whether they are runners, cyclists, or just trying to build a durable aerobic base, is spending the bulk of their cardio time in what I call the gray zone. Most people call it Zone 3. It feels productive. You are breathing hard, sweating, working. It feels like exercise is supposed to feel. And it is quietly one of the least efficient places you can spend your training time.
I want to explain why, and what to do instead.
What Zone 3 actually is
Training zones are usually built around heart rate or lactate, and while the exact breakpoints vary by system, Zone 3 generally sits in that 70 to 80% of max heart rate range. Physiologically, this is the pace where you are working hard enough that lactate starts climbing above that stable baseline around 2 mmol, but not hard enough to be a true high intensity effort. It is faster than conversational pace. It is slower than a real push.
Peter Attia has described this as cardio's no man's land, and I think that framing is accurate. Zone 3 is too intense to build the mitochondrial and fat oxidation adaptations that come from true Zone 2 work, and too easy to drive the VO2 max improvements that come from real high intensity intervals. You get the fatigue cost of hard training without the specific adaptation that makes hard training worth it.
Why Zone 2 matters so much
Zone 2 is the pace where you can hold a conversation, where lactate stays at or below that 2 mmol baseline, and where you are training your mitochondria to become more efficient at using fat as fuel. This is the aerobic foundation. It is the base of the pyramid. The bigger and more efficient this base is, the more capacity you have to do everything else, including tolerate high intensity work and recover from it.
The reason elite endurance athletes spend the overwhelming majority of their training time here, often 80% or more of total volume, is not because it feels hard. It is because it builds the engine. A cyclist who can produce 4 watts per kilogram while keeping lactate under 2 mmol did not get there by grinding out Zone 3 rides four days a week. They got there by accumulating enormous volume at a genuinely easy, sustainable pace, and layering a small amount of very hard work on top of that base.
Why Zone 5 matters
On the other end, Zone 5, real high intensity intervals in that 3 to 8 minute range with roughly equal rest, is one of the most potent stimuli you have for improving VO2 max. VO2 max is not just a performance number. It is one of the strongest predictors we have of longevity and healthspan. The data on this is compelling enough that I think every athlete, not just competitive ones, should have some version of hard interval work in their week.
The key word is hard. Real Zone 5 work is uncomfortable in a specific way. If you are doing intervals that feel like Zone 3, moderately hard but sustainable for a long time, you are not getting the VO2 max stimulus you think you are.
Why Zone 3 fails on both counts
Here is the problem with living in the gray zone. You are working hard enough to generate real fatigue, real central nervous system stress, and real lactate accumulation. That fatigue has a cost. It eats into your recovery, it competes with your strength training, and it limits how much quality Zone 2 volume you can accumulate in a week. But you are not working hard enough to get the specific VO2 max adaptation that would justify that fatigue cost.
You end up with the worst of both. Diminished capacity for aerobic base building because your legs and your nervous system are cooked from yesterday's moderately hard effort, and no meaningful improvement in your ceiling because the effort was never hard enough to push it.
This is also why so many recreational athletes plateau. They ride or run at a pace that feels productive, somewhere in that comfortably uncomfortable zone, several days a week, and wonder why their fitness stalls despite consistent training. The volume is there. The intensity distribution is wrong.
What this looks like in practice
The polarized model that the research consistently supports, and what I coach the athletes I work with toward, looks something like this. Roughly 80% of your total cardio time in Zone 2, genuinely easy, conversational pace, lactate under 2 mmol. Roughly 20% in true Zone 5, hard intervals in the 3 to 8 minute range with meaningful rest between them.
Very little time in between.
This does not mean you can never push moderately hard. It means the bulk of your training week should be built around two very different efforts, not one effort that splits the difference.
How to know which zone you are actually in
The good news is you do not need a lactate meter to get this mostly right, though it is the gold standard if you want precision. Rate of perceived exertion works remarkably well. The simplest test is the talk test. If you can hold a full conversation without much strain, you are in Zone 2. If a person on the phone with you would immediately know you are exercising, but you can still speak, you are in that upper Zone 2 range which is exactly where you want to spend your easy days. If you cannot speak in full sentences, you have drifted into Zone 3 or beyond.
Heart rate can help too. A rough starting point is 70 to 80% of your actual measured max heart rate, not an age-predicted estimate, for Zone 2. Above that and climbing toward 90% or more is where real Zone 5 work lives.
Why guessing your zones is the real problem
Almost every athlete I talk to who is unknowingly living in Zone 3 got their training zones from a watch. Most consumer devices estimate your zones from an age-predicted max heart rate formula, 220 minus your age or some variation of it. That formula was never built for individual precision. It gives you a population average, and plenty of athletes are 15 or 20 beats off that average in either direction. If your zones are wrong, you can follow your watch perfectly and still spend your easy days too hard and your hard days not hard enough. You end up doing everything right according to the device and still training in the gray zone.
There are two legitimate ways to find your actual zones instead of guessing. One is lactate testing, pricking a finger at increasing efforts and tracking where blood lactate starts to climb above that stable baseline. The other is metabolic testing through indirect calorimetry, breathing into a mask while you ride or run through a graded protocol so we can measure your gas exchange directly and see exactly where your body shifts from primarily burning fat to primarily burning glycogen. Both are considered gold standard. Both give you a real, individual answer instead of a formula built for the average person your age.

For an athlete who has been training in that comfortably uncomfortable middle ground for years without knowing it, testing like this is usually the single biggest lever we can pull. Whether you get there through lactate testing or through metabolic testing, the point is the same. Stop guessing. Know precisely how easy your easy needs to be and precisely how hard your hard needs to be, and build the training plan around your actual numbers instead of a formula on your wrist.
The takeaway
If your easy days do not feel easy and your hard days do not feel hard, you are probably living in Zone 3 more than you realize. Pull your easy days back to a pace that feels almost too slow. Push your hard days to a place that is genuinely uncomfortable. The middle ground that feels like a reasonable compromise is usually the least productive place you can train.
